The latency directly relates to your buffer size.
That's set it Setup->Playback engine.

If you set it to 64, latency will be minimal, but great system resources will be used.
If you set it to 1024, there'll be high latency, but you'll be able to handle larger sessions. :)
 
when i set below 256, the sounds starts to distort im on Macbook Pro- i7 Quad with 4G of ram

Is this a very heavy session?


Set the buffer low, but set host processors and cpu utilization to one below the max.

It's 3 cores at 95% for me.
