Just a thought, do your old MIDI files contain system exclusive message? Sometime it's sent automaticaly to your synth whenever you open the file

No wonder, that's because you used Microsoft GS with MME driver... Latency is pretty high. Difficult to line up...
Generaly, they're almost equal. ASIO is introduced by Steinberg, while WDM introduced by Microsoft as an update of their old MME driver. Some claims ASIO handles multitrack project...
By saying Sonar 2 and 3, then you must have many DXi bundled with them. ie. DR-008, VSampler, VSC, etc. Those can be used to playback MIDI.
Hint: on Sonar, Insert --> DXi synth --> VSC.

Short answer is DXi!
With soundcard such as Audiophile, you should never use MME anymore! Stick with WDM or ASIO. DXi works with either driver. Dig deeper in your manual, it covers pretty well about how to use DXi as your MIDI synth.
To make metronome, just line up a measure of drum notes...

Straight from the help menu:
I/O Buffer Size--This value determines the buffer characteristics for transfers to and from the disk. Changing this value does not affect audio latency, but will affect the disk throughput for audio tracks. The default setting is 64. If you have audio problems, try...
Options --> Global --> General tab. Then uncheck "Allow MIDI recording without an Armed track".
Otherwise, don't arm MIDI track while recording audio track.

Actualy, Sonar 3 shipped with VSampler 3. It plays soundfonts. And with VSampler 3 -in the end of the line, you don't have to "record" soundfonts MIDI track into audio track, just "Bounce to track" or better yet, do the "MIDI to audio printing" when exporting the final mix... :)
